If you’ve ever tracked your calories carefully and still didn’t see the results you expected, there’s a good chance the problem wasn’t your discipline — it was your starting number.
TDEE (Total Daily Energy Expenditure) is the total number of calories your body burns in a 24-hour period. It’s the foundation of any intelligent nutrition plan. Whether you want to lose fat, build muscle, or simply maintain your weight, TDEE is the number everything else is built around.
The Four Components of TDEE
Your total daily energy expenditure isn’t a single thing — it’s the sum of four distinct components:
BMR (Basal Metabolic Rate) is the largest piece of the puzzle, accounting for 60–75% of your TDEE. It’s the energy your body requires to simply stay alive — keeping your heart beating, your lungs breathing, your organs functioning, and your cells repairing. Even if you stayed in bed all day, you’d still burn your BMR in calories.
TEF (Thermic Effect of Food) is the energy cost of digesting and absorbing what you eat. Protein has the highest TEF (20–30%), meaning your body burns roughly a quarter of the calories from protein just processing it. Carbs and fats are lower, at 5–10% and 0–3% respectively. TEF typically accounts for around 10% of total TDEE.
NEAT (Non-Exercise Activity Thermogenesis) covers all physical movement that isn’t structured exercise — walking to your car, standing at your desk, fidgeting, doing laundry. NEAT varies enormously between individuals and is one of the main reasons two people with similar body sizes can have vastly different TDEEs.
EAT (Exercise Activity Thermogenesis) is deliberate, structured exercise — gym sessions, runs, bike rides. For most people who aren’t training daily, EAT is a smaller portion of total TDEE than they assume.
How TDEE Is Calculated
Most TDEE calculators — including CaloricLab — start with the Mifflin-St Jeor equation to estimate your BMR from your age, height, weight, and sex:
- Male: BMR = (10 × kg) + (6.25 × cm) − (5 × age) + 5
- Female: BMR = (10 × kg) + (6.25 × cm) − (5 × age) − 161
Your BMR is then multiplied by an activity factor to estimate your full TDEE:

If you know your body fat percentage, the Katch-McArdle formula (BMR = 370 + 21.6 × lean mass in kg) is more accurate because it works directly from lean mass rather than estimating from total weight.
TDEE Is Your Maintenance Calorie Level
Think of your TDEE as the calorie intake at which your weight stays stable over time. Once you know it, setting your calorie target becomes straightforward:
- Eat below TDEE → calorie deficit → fat loss
- Eat at TDEE → maintenance → weight stays the same
- Eat above TDEE → calorie surplus → weight gain (ideally muscle, with proper training and protein intake)
A moderate deficit of 300–500 calories below TDEE typically produces 0.5–1 lb of fat loss per week — sustainable enough to preserve muscle and maintain energy.
The Biggest Mistake People Make
The single most common error in TDEE-based nutrition is overestimating activity level.
“Moderately active” sounds reasonable if you hit the gym three times a week. But if those are your only real movement opportunities and the rest of your day is spent sitting at a desk, commuting, and relaxing, you’re almost certainly in the “lightly active” category — and that gap is often 200+ calories per day.
Over a week, that’s a 1,400-calorie discrepancy. It’s easily enough to explain why someone eating a “calculated” number of calories isn’t losing weight.
When in doubt, pick the lower activity level. You can always eat a bit more if results stall.
How Accurate Are TDEE Estimates?
TDEE calculators using the Mifflin-St Jeor equation are accurate within 10% for most people. That’s a useful ballpark — but it’s still an estimate.
Individual metabolism varies based on genetics, hormonal status, sleep quality, and factors no formula can capture. Treat your calculated TDEE as a starting point, track your actual results over 2–3 weeks, and adjust from there. If you’re gaining weight eating at your “maintenance” TDEE, reduce by 100–200 calories. If fat loss stalls in a deficit, the same applies.
